Full-body stretches without getting on the floor
Not everyone wants to kneel or lie down to stretch, and not every room has space for a mat. Every movement in these routines is standing, against a wall or in a chair, so you can do them in work clothes or in a small room.
Start with a free 5-minute stretchFree first, no account needed. Then No-Floor Full Body (10 min, guided by voice) and every routine with a 7-day free trial: card required, nothing charged before day 8.
Good for
- Stretching in work clothes or a small space
- Knees or wrists that dislike the floor
- Getting up and down being hard work
- A quick stretch beside the kitchen counter
Why a few slow minutes can help
A routine you can start in ten seconds is a routine you are more likely to use. Removing the mat and the floor removes most of the setup.
These routines still cover the neck, shoulders, hips, hamstrings and calves, using chair and wall versions of floor stretches.
No-Floor Full Body
Standing and seated only. The mat stays rolled up.
- 10 minutes
- 11 movements
- Chair + Wall
- Standing, Wall, Chair
Slow shoulder circles
Slowly lift your shoulders, circle them backward, then let them settle.
Easier: Try this seated, with feet on the floor. Make the circles smaller.
Standing chest opener
Let your shoulders settle away from your ears and gently broaden your chest.
Easier: Keep your hands separate beside your hips and turn your palms forward.
Cross-body shoulder stretch
Use your right hand to support the upper arm above the elbow, without pressing on the joint.
Easier: Keep the arm lower and use less pressure. Skip if you feel pinching.
Overhead triceps stretch
Lightly support your left upper arm with your right hand. Keep your chin level and ribs settled.
Easier: Keep the elbow lower or choose the cross-body shoulder stretch if reaching overhead pinches.
Wall calf stretch
Point both feet ahead. Keep the back heel down and back knee straight but not locked.
Easier: Shorten your stance and lean less.
Supported quad stretch
If comfortably reachable, hold your left ankle and bring the heel a little toward your seat.
Easier: Do not force the reach. If you cannot hold your ankle comfortably, skip this stretch.
Seated hamstring stretch
Keep your right foot planted. With a long back, tip forward from your hips a little.
Easier: Bend the extended knee more and reduce the forward lean.
Seated figure-four
Keep your chest lifted. Hinge forward a little from your hips until you feel mild tension in your outer hip.
Easier: Stay upright without leaning. If crossing your leg hurts, skip this stretch.
Chair hip rotation
Keeping your foot planted, gently guide your knee inward, then outward, feeling the rotation move through your hip.
Easier: Use a smaller range of motion, or keep your foot on the floor and simply rotate your knee in and out without elevating it.
Seated ankle circles
Draw small, slow circles with your toes, moving at the ankle rather than swinging the whole leg.
Easier: Keep the heel lightly on the floor and trace a much smaller circle.
Easy neck rotation
Turn your head a little to the left, keeping your chin level and chest facing forward.
Easier: Turn only a few degrees. Stop if the motion causes dizziness or radiating symptoms.

Is it safe if something already hurts?
ReliefFlow is general wellness guidance, not medical advice. Use a stable chair or wall for balance, and skip any standing movement that makes you feel unsteady. Stop if anything hurts, and talk to a health professional about pain that is sharp, radiating, new or does not ease.
